Doing "Everything Right" But Not Getting Results? An Exercise Physiologist Explains Why Sleep Is Your Secret Weapon
Sleep is incredibly important - and honestly, I think we all know it! Yet as an exercise physiologist, I often see people tracking macros, hitting their step counts and crushing their workouts. On paper, they are doing everything right. But in reality, they're failing to see results. Instead, they're dealing with minimal muscle growth, intense cravings and an energy crash by 3 PM.
This is exhausting and often leads people to believe they just need to train harder or tighten their diet even further. But that couldn't be further from the truth. What we actually need to be looking at is our sleep. Because the truth is, you cannot out-train or out-diet a bad night's sleep! With the chilly winter nights officially here, it's the perfect time to stop fighting your biology. Let's look at why sleep is the ultimate missing piece of your fitness puzzle and how simple changes to your evening routine can unlock the results you've been working so hard for.
The importance of sleep
Sleep is so much more than just an "off-switch" - it's a biological process essential for your survival, cognitive function and physical healing.
Every night, your brain and body cycle through two distinct phases:
- Non-Rapid Eye Movement (NREM) Sleep: This accounts for about 75–80% of your night and ranges from light dozing to deep sleep. This is where the magic happens for your fitness goals. Blood flow to your muscles increases, tissues mend and essential hormones flood your system.
- Rapid Eye Movement (REM) Sleep: This occurs periodically throughout the night. Believe it or not, your brain is highly active during these times, vividly dreaming, processing emotions, clearing out metabolic waste and filing away your memories from the day.
When we stay up scrolling late or cut our sleep short with early alarms, we pull the plug on these cycles before the job is complete and unfortunately the fallout goes beyond just feeling a bit tired the next morning. Shortening these vital cycles leaves our mental battery drained, impairs physical recovery and derails our hormones.
Appetite and Weight
When we are sleep-deprived, our body goes through a chemical shift that makes fat loss feel like an uphill battle. Two key hormones control your appetite: ghrelin (the "hunger" hormone) and leptin (the "fullness" hormone). After just one night of poor sleep, ghrelin spikes and leptin plummets. This chemical cocktail leaves us feeling starving, even after eating a meal that would normally satisfy us. Our biology is literally screaming at us to consume quick energy! Unfortunately this is a hardwired physiological response, not a reflection of willpower and we cannot simply "discipline" our way out of it. The only true fix is giving your body the quality sleep it needs.
Muscle Growth and Recovery
Deep sleep is absolutely critical for muscle growth and proper recovery. During this phase, your body releases Growth Hormone (GH), which is responsible for muscle repair, bone strengthening, tissue regeneration and metabolic regulation. Interestingly, deep sleep happens earlier in the night and your body releases up to two-thirds of its daily growth hormone between the hours of 10pm and 2am. When we stay up late or disrupt our sleep with late-night phone scrolling, we cut that vital window short, leading to impaired muscle recovery, stubborn soreness and metabolic deregulation. Without that deep sleep window, our muscles simply don't have the resources to properly recover or grow, no matter how hard we train.
Cognition and Mindset
Sleep directly impacts our prefrontal cortex, the centre of our brain responsible for emotional control, discipline and decision-making. When we are sleep-deprived, this area of the brain essentially goes offline, leaving us lacking willpower, making poorer choices and generally feeling flat. This is why we naturally start taking the path of least resistance. It's not that we've suddenly become "lazy"; it's that a tired brain physically lacks the neural energy required to workout or prep a nutritious meal. After a night of poor sleep, our brain and body enter survival mode - they don't care about fitness goals, they are just trying to conserve energy and get through the day.
The Solution
As a soon-to-be mum of 2 under 2, I know firsthand that we can't always change our hectic schedules. Things like work, family and high-stress days will always try to get in the way of our best-laid health plans. But what we can control is how we close out our evening. By implementing a few simple changes, we can transform our night into a nourishing, sleep-promoting routine:
- Dim the lights - Blue light exposure from TVs, phones and computers trick our body into thinking it's midday. This stalls the release of melatonin (your sleep hormone) and promotes wakefulness. To combat this, try dimming overhead lights, turning the brightness down on your phone or trading late-night TV for a good book.
- Control your temperature - While it might seem counterintuitive during these chilly winter months, keeping your bedroom slightly cool (around 18°C) actually helps your core body temperature drop, making it much easier to slide into those deep sleep cycles. Just keep your blankets nice and cozy!
- My personal hack: Take a warm shower or bath right before bed. When you step out into the cooler air to change into your PJs, it triggers a natural drop in your core body temperature.
